There’s the concept of Zones and you can measure the intensity directly with a power meter or indirectly with HR.
Anything that reaches close to your sustained max HR or max power is considered high intensity as it uses different energy systems to produce muscle energy
And yes there’s overwhelming research that for a non pro athlete you should only do one or two high intensity workouts per week (and pad with low intensity sessions to get enough training time)
